3 Sessions for those lone wolves 🐺 ⬇️ . . Training alone can be difficult. Getting out the door when it’s cold, dark & wet is a hell of a lot worse than meeting up with the boys at the local track. So here are 3 sessions I’ve been doing alone that I’ve really enjoyed so I thought I’d share: 1️⃣ - Intervals: 2 sets of 10 x 60s efforts Set 1: 10 x 60s with 30s recovery at ≈10k pace 3mins jog recovery Set 2: 10 x 60s with 60s recovery at ≈5k pace This one is a fun one because starting off even 10k pace feels difficult off the short recovery, but when you get to the 5k pace reps you start to surprise yourself. 2️⃣ - Fartlek: 2 x 3200m split up into 4 x 800’s 800m @ Tempo effort (6/10 RPE) straight into: 800m @ Threshold effort (7/10 RPE) straight into: 800m @ 10k effort (8/10 RPE) straight into: 800m jog recovery repeat. This one was inspired by @the.distanceproject ‘s channel where he posts weekly workouts. Have done this one a few times now and it’s a go-to me when working out alone. 3️⃣ - K ON, K OFF: 5 x 1km (1km float) Nothing much more to this one. 5 x 1km at 5-10km race effort with 1km ‘float’ inbetween which should be around your LT1 / marathon pace. The idea isn’t to bury yourself on the harder reps, but to maintain a really consistent overall pace on both the pushes and the floats. These sessions are staples in getting me through my training week when training alone. They’re fun, and time efficient with the 2nd and 3rd sessions have little to no recovery. Make sure to always warm up & cool down. And for the running police out there - this is just a bit of fun. Most people will benefit from these sessions despite not being super specific to any race distance or training plan, so just enjoy them 😎. You can make these sessions harder by increasing the effort or number of sets, and likewise you can make them easier. This is a pace you could hold for around 1 hour, or about 85-92% of your max heart rate. I usually train like this: 3k warm-up + 10×1000m with 1' rest + 3k cool-down 3k warm-up + 5×2000m with 2' rest + 3k cool-down 2️⃣ Hill Repeats: Hill reps build strength and power. 4k warm-up + 2×8×200m (jog back recovery) with 8' rest between sets. Aim for a hard pace, but not so hard you can’t keep it up for all reps! 3️⃣ VO2 Max Workouts: Best done in the final weeks before a race, these workouts are all about hitting your 5K race pace. They’re tough but sharpen you up for race day. 4k warm-up + 5×800m with 2' rest at 5K pace + 4k cool-down 4k warm-up + 8×600m with 1'30" rest at 5K pace + 4k cool-down ⚠️ Note: If you’re a beginner, start with fewer reps and build up gradually.
