Are you weak in any of these scapular motions? It’s good to work on the 4 different motions of your scapula in order to have it move freely: elevation, depression, retraction, and protraction. If you find that you are weak in on of these motions, or if you have a significant side-to-side difference, make sure to focus on this during your warm up. Scapular retraction is one of the most misunderstood — and most skipped — fundamentals in upper body training. When you retract your scapula, you’re drawing your shoulder blades back and slightly down toward your spine. This creates stability through the upper back and puts your shoulders in a safer, stronger position to produce force. Why this matters: If your shoulder blades aren’t set, your shoulders take over. That’s when you see pressing pain, poor pulling mechanics, neck tension, and lack of back engagement. Every row, pull-down, and press should start with scapular positioning — not arm movement. Common mistakes: • Pulling with the arms first • Shrugging instead of retracting • Flaring ribs to fake range • Losing tension at the end range What it should feel like: Your mid-back initiates the movement. Your chest stays proud without over-arching. Your neck stays relaxed. Your shoulder blades move — not just your hands. Train the joint that controls the shoulder, not just the muscles you see. Just to be clear, scapular winging isn’t automatically a problem. It’s not “dangerous”, and it doesn’t mean you are at a higher risk of shoulder pain. I grew up with winged scaps and I never had pain. I just didn’t love how it looked, so this video is for anyone who feels the same. Scapular winging isn’t just a “weak shoulder” issue, it’s often a serratus anterior and lower trap issue. The fix usually isn’t more pressing or random shoulder work. You want movements that train scapular protraction and upward rotation, with good control. Below is the combination that helped me out the most; - Banded Scap Push-Ups, to try target the serratus anterior, 3 x 12–15 - Banded Wall Slides, to help with upward rotation, 3 x 12–15 - Prone Y Raises, for the lower trap, 3 x 12–15
