If you’re trying to grow your triceps, hitting them from different angles really helps. 1. Cross-body cable extension (elbow down) Great for targeting the long head, especially in that shortened position. 2. Cross-body cable extension (elbow up/slightly flared) Shifts a bit more tension toward the lateral head, while still working the long head. Small elbow change, different feel. I like using no attachment (just grabbing the cable or rubber stopper). It gives a smoother range of motion and usually feels easier on the wrists. 3. Single-arm dumbbell overhead extension Awesome for the long head, and you’ll feel the medial head kick in too. Different angles. Full tricep development. This is the only triceps guide most people need. Save it. Your triceps have three heads: • Long head → crosses the elbow and shoulder • Medial & lateral head → cross only the elbow So instead of chasing random exercises, train them based on joint function. 1️⃣ Elbow extension (must-have) This trains all three heads. Pick any variation: pushdowns, single-arm cables, machines, etc. 👉 Key rule: elbows locked in, no shoulder movement. 2️⃣ Overhead extension (long head bias) The long head works best when it’s lengthened. Overhead extensions put it in that stretched position. Dumbbell, cable, or machine — all work. (I personally prefer cables for constant tension.) 3️⃣ Pressing pattern (shoulder flexion + elbow extension) Examples: close-grip bench, JM press, dips. Here, the long head contributes less, and the lateral/medial heads take over. ⸻ How to structure your week 👇 Most lifters (recommended): • Pick 2 movements per session • Day 1 → Elbow extension + Overhead extension • Day 2 → Elbow extension + Pressing pattern That’s more than enough for growth. Your triceps have **three heads**, and they don’t all get challenged the same in one movement. So if all you ever do is pressdowns, you’re probably leaving a lot of muscle on the table. 🚨 This exercise looks “hard”… but it’s barely doing anything. The dumbbell triceps kickback (or extension) is one of the most misunderstood movements in the gym. Not because it’s “bad”… but because physics doesn’t care how it looks. Here’s the science 👇 🧠 Muscle growth depends on resistance where the muscle is working hardest. With a dumbbell, gravity pulls straight down. That means tension is highest when the forearm is vertical, not when the triceps are maximally shortened. So during most of the kickback? 👉 The resistance is minimal 👉 The triceps aren’t challenged where it matters 👉 You feel a burn, but get very little stimulus That’s not hypertrophy. That’s spinning your wheels. ⚙️ Cables fix the resistance profile. They keep tension on the triceps through the entire range of motion, especially in the shortened position where growth potential is highest. This is why one well-chosen cable movement can outperform multiple dumbbell exercises. 🔥 Minimum effective dose > maximum exhaustion. You don’t need 6 triceps exercises. The Triceps muscle is a large, three-headed muscle located on the posterior upper arm, responsible for extending the elbow joint and stabilizing the shoulder. The 3 muscles are long head, medial head and lateral head. One exercise per muscle is enough to hit all 3 heads. Note that targeting one head does NOT mean the other heads arent moving.
