If I had to learn the middle splits all over again, this is exactly what I would do. I would stop chasing passive stretching for hours and start building real strength in the end ranges. The sumo squat would be my foundation because it strengthens and lengthens the groin and inner quad. Then I would move into dynamic work like the Cossack lunge hover. This is where you build usable flexibility and real control through your inner quad, groin, and glutes. I would train the mobility of my entire hip instead of obsessing over the final position. The 90 90 switch improves internal and external rotation. The pigeon pose with a pushup builds strength and length in the glutes. I would unlock the deep resting squat to let gravity gently open the hips over time. This is one of the best natural positions for passive flexibility. And finally, I would train my ability to rotate the pelvis. Without pelvic control, you will never get into a true middle split no matter how hard you try. Train strength, train rotation, train control and the middle splits will come.

The Middle Split Journey #1 - Build it For some people this can take up to 18 months, and that's fine! In this part of the process you can train with higher frequency, 2-4x/week as you build the technique and separate components of the splits. #2 - Load it This stage can also take up to 18 months, for some people a few years. This is when we're training with higher intensity, trying to push our range, intensity or increase the time in our sets. 1-2x/week depending on the intensity works well here. You can start to experiment with different stretch techniques like targets, external load, PNF, dynamic etc. Goal is to build strength in your range. #3 - Hip Rotation Technically you can have this included from stage 1. Some people will be able to avoid it, some won't. If you hit plateaus in your depth, check your rotation work and try loading it, improving the range and strength. Usually you'll be rewarded with more middle split gains. #4 - Accessibility Now you have your mids, time to make it more accessible! The goal here is to build strength and range in your active hip abduction, the standing side tilt is a great drill for this. Ofcourse you can and should work some active abduction from the beginning of your journey, but this is the stage where you can start to expect some big active range gains.
