This is the pacing zone system that I use with all my athletes and have done for the past five++ years, bringing with it hundreds & hundreds of race results! These zones are based on Joe Friel’s 7-zone training system, calculated based on a % of threshold pace and 5km benchmark testing. Here’s an example of a 20-minute 5km runner with an avg. 5km pace of 4:00/km. Of course these zones may shift a little based on which calculator or algorithm you use, but these have worked a dream for me and so I continue to apply them to my athletes. If you want a more accurate gauge of your training zones, you’ll have to go and get a lab test done, but not everyone has the time, money, or access to that kind of testing. So… a 5km benchmark and training pace calculator is a great alternative. Additionally, when athletes have done lab tests, the results have been pretty much on par with the 5km benchmark testing anyway! It’s important to remember, however, your ability to hit these paces during their specific workouts will be determined by how you’re feeling on any given day. Don’t worry if you don’t feel like you can achieve those targets, or if it feels harder one week compared to the last. Stick at it and stay consistent with your training. The results will come. Everyone thinks more miles = more speed. That’s only half the equation. Volume is a tool, not a solution. If you’re weak, tight, and inefficient, adding miles just means you’re doing more reps of bad mechanics. More ground contacts with collapsing hips. More steps with a braking stride. More load through tissues that aren’t prepared to handle it. Volume amplifies whatever you are. Strong and efficient? More miles build aerobic capacity, resilience, and durability. Volume compounds good mechanics. Weak and dysfunctional? More miles compound dysfunction. You don’t “build fitness”—you build a countdown to injury, burnout, or a plateau you can’t explain. Running rewards force production, stiffness, coordination, and tissue tolerance. Mileage doesn’t create those. Strength training, drills, and intelligent programming do. But the research says it’s complicated… ➡️ No single “bad” stride reliably predicts injury (PMIDs: 26729857, 25243712). You know what actually increases risk consistently? Training load spikes. (PMID: 25539621). You don’t hear a lot of coaches say this because then how would their running form videos go viral? They WANT you to think you’re doing something wrong that only they can fix.
