If you’re having trouble deciding which grip to take on pull-ups, I’d generally recommend a wider grip outside shoulder width. This will help you bias the lower lats (which there aren’t a lot of movements that can do so other than a Keenan flap) while also reducing the likelihood of excessive biceps and forearms activation.

For next-level pull-ups and muscle-ups, a semi-false grip (overgrip) is very helpful. It feels unnatural at first and, for many, may feel straining on the wrist. Just as with increasing strength, you should build up to this grip gradually, by shifting your hand over little by little each week and practicing easy movements with the full over-grip, such as short-duration dead-hangs and Australian rows. But there’s one hugely important mechanical tip to make the over grip work: you should combine it with external rotation of the scapula, which, in layman’s terms, means turning your elbows inward as if you were trying to break the bar in front of your body.
