How to lose fat AND build muscle at the same time (aka, body recomp) We *used to think* body recomp was only possible for a very small group of people (people who were either very obese, brand new to lifting, or taking performance enhancing drugs/steroids) But after years of seeing it happen with my own clients, talking to other coaches, and seeing it confirmed in countless studies (linked below) We now know that body recomp is a very realistic goal for most people Traditional cutting and bulking phases can be a little quicker for body composition change, but they each have drawbacks. For cutting: You need a larger calorie deficit, your workouts usually get weaker over time, and you typically feel worse the longer it goes. Not impossible to push through, but much harder to stay consistent for a lot of people. For bulking: You often gain a noticeable amount of fat along with muscle, which for some makes workouts, daily life, and self-image worse. For those reasons, body recomp can be a better solution for more people than they realize. Yes, it might take a little longer, but most people enjoy it more and stick with it longer, which is what actually delivers results. It works best if you’re: * A beginner (first year of proper training) * Detrained (took months off) * Over ~25% body fat To make it work: Step 1: Eat at a slight caloric deficit In order to successfully build muscle and lose fat simultaneously, the first step Is to eat at a slight caloric deficit. Higher deficits will maximise more fat loss but will counteract muscle gain as a consequence. Step 2 = Maintain a high protein intake Adequate protein intake is essential for a body recomposition in order to maintain a positive nitrogen balance despite being in a caloric deficit. This ensures that your muscles still have what they need for growth. Step 3 = Progress in the gym The third tip is to ensure that you’re progressing in the gym. Your muscles need a stimulus to grow, and we provide that through resistance training. As a beginner or detrained lifter, this is relatively easy to do since you’re able to gain strength quickly in the gym. So stick to a solid training program and ensure that you’re progressively overloading it throughout the weeks which can be done by increasing reps or the weight lifted in your exercises.

Strength Train 3–4x a Week Body recomposition starts with building muscle, and strength training is where the magic happens. It’s not about doing endless cardio—it’s about challenging your body with weights, focusing on proper form, and progressively getting stronger. 2. Eat Enough Protein Protein is the key to building muscle and recovering from those strength workouts. I used to underestimate how much I needed, but now I aim for 0.8–1g of protein per pound of body weight daily. Think lean meats, eggs, fish, Greek yogurt, or a good protein shake. 3. Walk 8–12k Steps a Day Your workouts are important, but what you do outside the gym matters so much! Walking is one of the most underrated tools for burning fat, improving recovery, and keeping your metabolism going. 4. I Don’t Miss Mobility or Warmups Skipping warmups used to be my thing—until I realized they’re non-negotiable for staying injury-free and lifting better. Mobility work preps your joints, muscles, and nervous system for the workout ahead. 5. I Actually Rest on Rest Days This was the hardest lesson for me to learn. Rest days doesn’t mean you’re lazy—they’re where the gains happen. Your body needs time to recover and rebuild from all the hard work you’re putting in. I used to overdo it, thinking more was better, but now I honor my rest days every Thursday and Sunday. Recomp Takes Time Body recomposition isn’t about quick fixes or crash diets. It’s about sustainable habits, consistency, and trusting the process. If I can figure this out over six years, you can absolutely start seeing results by sticking to these five steps.
